Bench press: 20kg, 10 reps x 2; 30kg, 5 reps; 40kg, 3 reps x 3; 42.5kg x 1; 45kg x 1; 35kg, 12 reps 

JM press: 20kg, 8 reps; 25kg, 8 reps x 4

Dumbbell floor press: 12.5kg, 10 reps x 3

Seated barbell press: 15kg, 5 reps; 20kg, 5 reps x 2; 25kg, 3 reps x 3

Machine row (weight each hand): 15kg, 8 reps; 20kg, 6 reps; 25kg, 4 reps; 30kg, 2 reps x 2

Hammer curl (alternate): 8kg, 7 reps x 2; 7kg, 7 reps x 2

Spiders (red band): 3 sets of 30s

Wide-leg situps: 10 reps x 3

Cable crunch: 30kg, 10 reps x 2
